This isn’t easy running. It’s purposeful moderate-intensity work, typically 30–60 minutes depending on your training phase. The benefit is dramatic: it improves heart rate recovery between points, it increases your capacity to sustain effort across sets, and it builds the metabolic foundation for everything else.

Many junior tennis players and their parents see this work and question it. “That’s not tennis,” they say. “She’s running, not playing tennis.” That’s a fair observation, but it misses the point. Anaerobic Capacity and Explosive Endurance

Once aerobic foundation is solid, we layer in anaerobic capacity work. This is higher-intensity interval training — repeated efforts at 85–95 per cent of maximum intensity with short recovery periods.

The structure varies depending on the training block and the athlete. Some weeks might be 30-second hard efforts with 30-second recovery, repeated 8–12 times. Other weeks might be longer efforts — four minutes hard, two minutes easy, repeated 3–4 times. The variation is intentional. Different interval structures stimulate different adaptations. Shorter, harder repeats build peak anaerobic power and tolerance to high blood lactate. Longer repeats build lactate threshold — the intensity you can sustain longer before lactate accumulates to the point where you’re declining.

The key principle is that anaerobic training is hard. It’s meant to be. If you’re not breathing hard, if your legs aren’t burning, if the effort doesn’t feel near-maximal, the intensity is too low to stimulate the adaptation you’re after. Many athletes underdose anaerobic training because it’s uncomfortable. That underdosing is why they don’t see the improvements they expect.

A typical tennis point lasts four to eight seconds of explosive movement, then 15–25 seconds of walking recovery. The ratio isn’t 1:1 like a traditional interval workout. It’s shorter work, longer recovery — but the recovery is incomplete because your heart rate stays elevated and you haven’t fully cleared lactate before the next effort begins. That’s the metabolic stress that tennis players experience. Training it requires replicating it.

We use various court-movement simulations: lateral shuttle runs with explosive changes of direction in a six-second burst, then 20-second recovery walk, repeated 10–15 times. Or explosive reaction-based movements — coach points, athlete explosively moves to touch that point, walks back, repeats. Or actual tennis movements where possible — explosive first steps, directional changes, ascending court coverage patterns. The structure is always similar: explosive tennis-movement pattern, incomplete recovery, repeat.

The benefit of match-simulation training is transfer. When a player trains in the actual work-rest pattern of tennis, with the actual movement patterns of tennis, the conditioning built is tennis-specific. It’s not theoretical. It’s directly applicable to on-court performance because it’s replicating on-court demands.

We typically run match-simulation sessions 1–2 times per week depending on the training phase. More often during dedicated endurance-building blocks, less frequently during in-season maintenance or immediately after hard anaerobic work when recovery is the priority.

Strength as the Foundation of Tennis Endurance

One underappreciated component of tennis endurance is strength. When you’re fatigued, your ability to produce power and movement control declines. A player with excellent strength foundation maintains more movement quality when fatigued than a player without strength foundation. That preserved movement quality is where endurance advantage comes from in the late sets.

We include strength and power work in every conditioning session — not competing with the main endurance focus, but complementing it. Explosive lower-body work develops the power for explosive movements. Unilateral work (single-leg exercises) develops stability and balance for lateral court movements. Many junior tennis players try to build major conditioning improvements during the season while also competing in tournaments. That’s metabolically challenging. The best improvements come from dedicated off-season work. In-season work is maintenance and peaking — keeping the systems sharp without trying to build new capacity while managing tournament stress.
