Generic strength training misses the mark for rugby league. A typical “six pack ab program” or “arm size” focus doesn’t address what the sport actually requires. Real rugby league strength training works backwards from the demands of the game.

Rugby league has distinct phases: pre-season, in-season, and off-season. The strength training demands shift through each phase. Pre-season emphasises building baseline strength and power capacity. The best programs we see are built around the competition calendar, not generic 12-week cycles. A player’s strength program in November (off-season) looks completely different from their program in May (mid-season), even though both develop strength.

Strength that doesn’t translate to on-field speed is wasted. We’ve observed many athletes build significant strength in the gym but see minimal improvement in sprint times or acceleration mechanics. The disconnect usually comes from poor integration between strength training and speed development.

Rugby league involves constant shoulder impact. Players tackle, get tackled, offload passes, and absorb contact on their shoulders. Shoulder strength and stability reduce injury risk and support sustained performance.

- Horizontal pulling (rows, reverse flys) to build posterior shoulder strength
- Vertical pulling (pull-ups, lat pulldowns) for shoulder and lat development
- Shoulder stability work including rotational drills and band-resisted movements

Age and Development Considerations
We train rugby league athletes from twelve years old through to elite professionals. The fundamental principles remain consistent—develop strength and power that serves the sport—but the programming differs significantly based on age and development stage.
Junior Athletes (12–16 Years)
Junior rugby league players are still developing strength and body composition naturally. Their programs emphasise movement quality, foundational strength, and sport-specific patterns without heavy loading.
We typically avoid heavy maximal strength work with junior players. Instead, programs use body-weight exercises, light resistance, and technique-focused drills. The priority is teaching movement patterns, building core stability, and developing balanced strength across the body.
Many junior programs include jumping and plyometric work—not high-impact movements, but controlled drills teaching powerful leg drive and landing mechanics. These foundational skills matter enormously for long-term athletic development.
Senior Adolescents (16–18 Years)
Older teenagers often show increased strength and resilience. Programs can progress loading and intensity more aggressively. We introduce more complex lifts, heavier resistance training, and more demanding plyometric work.
At this stage, athletes often compete at representative and school level, making sport-specific conditioning increasingly important. Programs become more closely aligned to the demands of higher competition.
Adult and Professional Athletes (18+ Years)
Adult players typically have developed base strength and movement competency. Programs can be more aggressive—heavier loading, higher training frequencies, more complex programming structures.
Professional athletes often train with specific performance testing in mind. We measure baseline strength and power, then re-test periodically to quantify progress and adapt training accordingly.

Over years of working with rugby league athletes, we’ve observed patterns in what doesn’t work.
Training Like a Bodybuilder
Many players, especially younger athletes, treat strength training as a muscle-building pursuit. They prioritise isolated muscle exercises, high repetition work, and time under tension. That approach builds muscle size but misses rugby league’s actual demands. A player might gain ten kilos of muscle and still be slower and weaker in the movements that matter on field.

Neglecting Unilateral and Single-Leg Work

Unilateral work—single-leg squats, split squats, single-leg Romanian deadlifts, lateral lunges—builds the stability that protects against injury and unlocks more power in the asymmetrical movements rugby league demands.

We’ve worked with players who lift heavy but run slow. The disconnect usually comes from a lack of explosive movement training. Strength matters only if it translates to game speed. Programs that develop strength in isolation—without speed and power integration—miss the point entirely.
