Tennis looks like a cardiovascular sport from the grandstand. Players move across the court, their breathing becomes laboured, they slow down in the third set. Most observers assume fitness is what matters—endurance, aerobic capacity, the ability to maintain intensity across three hours.

But we know better.

The tennis players who maintain speed and power through the final set, who stay explosive when it matters, who resist the physical breakdown that forces poor decision-making—those players have trained their strength systematically and consistently. They’ve built a muscular foundation that sustains their movement quality, prevents injury, and allows their technical skills to shine through even under fatigue.

Without a comprehensive strength programme, a tennis player is essentially hoping their sport-specific work will be enough. It won’t. Even elite junior players who train on-court five or six times per week still need structured, off-court strength development. The demands that a strength programme addresses—muscular imbalances, ankle and shoulder stability, core endurance, deceleration control—simply don’t develop through rallies and match play.

Tennis is fundamentally a rotational sport. Every forehand, every backhand, every serve involves explosive rotation through your trunk—your core generating and transferring power from your lower body through your upper body into the ball. A player with weak core stability generates less power from their lower body, compensates by relying on their arm, and develops shoulder and elbow overuse injuries. A player with solid core stability transfers force efficiently and stays healthy.

Beyond rotation, tennis demands exceptional single-leg stability. Most of your weight transfer in tennis occurs through one leg while the other leg is driving forward or positioned for lateral balance. Basketball players and volleyball players, by contrast, spend significant time in double-leg positions. Soccer players have similar single-leg demands, but less rotational requirement. Tennis combines both single-leg stability and rotational demand in nearly every movement.

The deceleration demands are substantial. You’re accelerating explosively in one direction, then rapidly decelerating to change direction or stabilise. That deceleration—the eccentric strength required to control your body as you slow down—is where most tennis injuries occur. A player who can accelerate well but can’t decelerate safely under control is headed for an injury. Strength programmes specifically address deceleration control through eccentric resistance work.

Tennis also involves sustained power output. A five-set match might span four hours. A player’s legs must remain powerful and explosive in the fifth set—not because they’ve built exceptional aerobic capacity, but because they’ve built muscular endurance and structural resilience through strength training. A player relying on cardiovascular fitness alone will find their movement becomes sluggish in the later stages.

Finally, tennis players experience predictable injury patterns because of the asymmetries created by repetitive one-sided movement. Dominant shoulder instability, dominant knee pain, weaker glutes on one side, ankle instability on the landing leg during serves—these aren’t character flaws; they’re predictable consequences of hitting thousands of serves and forehands without deliberately addressing the resulting imbalances. The Testing-First Approach: Understanding Your Specific Strength Needs

We’ve learned through twenty-five years of coaching that assuming all tennis players need the same strength programme is misguided.

A sixteen-year-old junior player developing their physiology needs a very different emphasis than a thirty-five-year-old recreational player maintaining their fitness. A player with good ankle stability but weak glutes needs different programming than a player with strong glutes but shoulder instability. A player returning from an ACL injury needs different sequencing than a player with no injury history.

Your baseline strength profile through manual muscle testing identifies where you’re weak relative to your other side. We screen for single-leg strength differences, rotational stability deficits, core endurance capacity, and movement quality through functional range-of-motion assessment. A player with poor dorsiflexion will have ankle mechanics issues. A player with limited shoulder mobility will struggle with serve mechanics and develop shoulder fatigue. We capture all of this.

A comprehensive strength programme for tennis isn’t a single workout performed repeatedly. It’s a periodised system that changes emphasis across the competitive season, progressively overloads your body’s capacity, and includes intentional recovery phases.

Off-Season Development (4–8 weeks)

The off-season is when you build new strength capacity. This is when you increase training volume, introduce higher loads, add complexity to movement patterns, and build muscular endurance. Training frequency is highest during this phase—typically three times weekly focused on strength development.

The off-season emphasis is building foundational strength: maximal strength in primary movement patterns, developing weaker limbs to match stronger ones, addressing any imbalances from your prior competitive season, and building your resilience baseline before the season begins.

We typically include lower-body strength work (single-leg exercises, bilateral strength movements, lower-body stability), core and trunk strength (rotational and anti-rotational work, loaded carries), and upper-body strength (shoulder stability emphasis, pressing and pulling patterns, rotational exercises).

Pre-Season Transition (3–4 weeks)

As the competitive season approaches, training emphasis shifts. We maintain strength capacity but reduce volume slightly, introduce more explosive, power-based movements, and start integrating sport-specific movement patterns. We’re essentially converting the strength we built in the off-season into explosive, sport-applicable power.

Training frequency might reduce to two sessions weekly, with each session featuring less volume but higher intensity. Exercises begin to look more tennis-specific: explosive movements, rotational power work, reactive stability exercises.

In-Season Maintenance (20+ weeks)

Once competition begins, the primary goal is maintaining your strength and power capacity while managing fatigue from match play and on-court training. For competitive junior players, this means one to two dedicated strength sessions weekly. For recreational adults, one session weekly often suffices.

In-season sessions are typically shorter—thirty to forty minutes—and they focus on maintaining existing capacity rather than building new strength. We include essential stability work, deceleration control exercises, and explosive power movements that sustain the capacity you built off-season.

Importantly, in-season strength training isn’t just “maintenance for maintenance’s sake.” It’s injury prevention. Players who maintain strength during the competitive season experience fewer injuries, maintain movement quality under fatigue, and often perform better in the latter stages of tournaments.

Programming the Specific Strength Components for Tennis

A complete tennis strength programme addresses several distinct physical qualities, each with specific exercises and progression.

Single-Leg Strength and Stability

Tennis is fundamentally single-leg sport. Every push-off occurs through one leg. Every deceleration balances on one leg. A player who’s unbalanced between legs—stronger on the dominant side—will move asymmetrically, develop imbalances, and ultimately limit their potential.

We emphasise single-leg exercises throughout any tennis programme: single-leg deadlifts, split squats, single-leg hops, single-leg balance work on unstable surfaces. The progression is systematic: first, developing strength and control, then increasing instability, then adding movement demands (rotating while maintaining single-leg balance, for example).

Core and Rotational Strength

Core strength isn’t six-pack aesthetics; it’s the ability to stabilise your spine while your limbs generate force. Rotational strength is your core’s ability to generate power through your trunk.

For tennis, we use anti-rotation exercises (resisting rotation under load), loaded rotational exercises (rotating against resistance), and dynamic stability work. A player becomes stronger when their core can stabilise their spine during powerful rotational movements—exactly what happens during your serve or during an aggressive forehand struck from a closed stance.

Shoulder Stability and Strength

Tennis involves repetitive overhead movement (serves) and powerful rotational movement involving the shoulder (forehands and backhands). The shoulder develops predictable overuse patterns—internal rotation tightness, external rotator weakness—that make players vulnerable to injury.

We address shoulder stability through dynamic stability exercises, external rotator strengthening, posterior shoulder development (to counteract the internal rotation bias of hitting), and rotational strength through the shoulder complex. This often feels less “strength” focused and more “stability” focused, but the outcome is a more resilient, powerful shoulder.

Lower-Body Power and Explosive Strength

Tennis demands explosive power from the lower body: explosive serve motion, explosive lateral pushoffs, explosive acceleration. We develop this through plyometric strength training, explosive lifting patterns (power cleans, jump squats, bounds), and resisted acceleration work.

This is distinct from regular strength training. We’re not just building maximal strength; we’re training your nervous system to recruit muscle fibres rapidly and generate explosive force.

Eccentric Strength and Deceleration Control

The eccentric phase—the lengthening phase of movement—is where most tennis injuries occur. Your hamstring lengthens as you decelerate into a lateral lunge. Your quadriceps lengthens as you plant your leg during a serve. Your shoulder muscles lengthen as you eccentrically control a hard forehand.

We intentionally train eccentric strength through slow, controlled lowering phases, through movements that emphasise the eccentric component, and through training the specific movements that demand eccentric control in tennis. A player who’s weak in eccentric strength will feel “sore” or “strained” in muscles after matches—a warning sign that eccentric control is inadequate.


Age-Appropriate Strength Development for Tennis

Strength training looks different depending on your age, development stage, and training history.

Junior Development (ages 8–12)

At this age, we avoid heavy resistance and repetitive bilateral loading. The emphasis is movement quality, body awareness, stability development, and introducing basic strength concepts through play-based movement.

Exercises include bodyweight movements (squats, lunges, push-ups), balance challenges, single-leg stability work, and dynamic movement patterns. Load is minimal; movement quality is paramount. We’re building movement foundations and neural pathways that will support more intense training later.

Adolescent Development (ages 13–17)

This is when systematic strength training ramps up considerably. Bodies are stronger, capable of handling resistance, and primed for building serious strength foundation. Exercises progress to include light resistance training, unilateral movements, and introductory power work.

The key at this age is addressing the asymmetries that develop from years of hitting on one side. We’re deliberate about balancing strength development side-to-side. We’re also emphasising movement quality and technique—building correct movement patterns that become automatic and serve the player well into adulthood.

Strength training frequency is typically two to three times weekly during off-season, reducing to once or twice weekly during competition season.

Adult Players (18+)

Adult programming follows the same principles as adolescent development but with higher intensity and load. We progress to heavier resistance training, more complex movement patterns, and training at higher intensities.

For recreational adults with limited training time, one or two dedicated strength sessions weekly, integrated with on-court training, often provides sufficient stimulus for improvement and maintenance. For competitive adults, we match programming intensity to competition level and available training time.

The data guides the next phase of programming, revealing whether you’re responding as expected or whether programming adjustments are needed.

Common Strength Training Mistakes Tennis Players Make

Over twenty-five years, we’ve observed consistent patterns in how tennis players approach strength training—and which approaches limit their progress.

Many players do generic gym workouts with no tennis-specific emphasis. They perform exercises that don’t address tennis-specific demands: lots of bilateral pressing, little single-leg work; lots of forward-and-back movement, little rotational training; strength work disconnected from deceleration control. The result is improved general fitness but limited transfer to on-court performance.

Some players underestimate the importance of asymmetry management. They allow their dominant side to become progressively stronger and more stable, worsening their imbalances. Years of this pattern create a player who moves asymmetrically, tires differently on each side, and develops injury patterns on their weaker side.

Others make the mistake of training strength in isolation from movement. They get stronger but don’t learn to apply that strength in movement patterns. A player who’s strong in a bilateral squat might still move inefficiently during lateral court movement because they’ve never trained single-leg strength in a lateral direction.

The biggest mistake we see is inconsistency. Strength development requires consistent training over weeks and months. A player who completes a few weeks of strength training then stops, or who trains once weekly then stops for a month, will make minimal progress. Real strength gains require persistent, systematic effort across months.

Finally, many players don’t adjust their strength work to their competition season. They train hard during off-season, then drop strength work entirely during competition season, wondering why their movement quality degrades and injuries emerge in the back half of tournaments. Maintenance strength training during competition season is non-negotiable.


The Integration of Strength and Movement Training

The final critical concept: strength training works best when it’s paired with movement training and sport-specific conditioning.

A player who’s strong but uncoordinated will move inefficiently. A player who’s coordinated but weak will fatigue and lose power. Both elements matter, and they need to develop together.

In our programming, we intentionally integrate strength work with movement training. A player might perform a strength exercise that develops single-leg power (a single-leg hop), then perform that movement in a sport-specific context (reacting to directional cues and hopping explosively in that direction). We’re converting raw strength into applied performance.

Similarly, we integrate flexibility and mobility work with strength training. A player with tight hip flexors and restricted ankle dorsiflexion will struggle to achieve optimal positions in strength exercises. Addressing that mobility allows them to load strength exercises more effectively.
